W O O P
| W Wish | O Outcome | O Obstacle | P Plan |
|---|---|---|---|
| Lose 10 lbs in 3 months, from 154 lbs to 143 lbs, body fat from 22% to 18% | ① Drop to 143 lbs, clothes look better ② Lower body fat percentage, feel more energetic overall ③ Build exercise habits, better physical health |
① if I work late and am too tired to go to the gym | ① then I'll do 10 minutes of home stretching, or take the stairs up — any movement beats none |
| ② if friends invite me out and I overeat | ② then the next day I'll eat a lighter lunch and exercise 20 minutes more, burning the extra calories | ||
| ③ if I see no results after 2 weeks and want to quit | ③ then I'll pull out Day 1 weight photos and body composition data, tell myself "I'm already making progress", and check out others' weight loss success stories for motivation |
W — Wish
What is your innermost wish? What goal do you want to achieve?
My wish is:
In 3 months (September-November), lose 10 lbs from 154 lbs to 143 lbs, while reducing body fat from 22% to 18%. Fit into those jeans I bought last year, and feel more energetic and vital overall.
Wish check (SMART principle):
- S Specific — Clear and defined, know exactly what to do (lose 10 lbs, body fat down 4%)
- M Measurable — Has quantifiable standards, can judge completion (weight scale + body fat scale)
- A Achievable — Attainable with effort (lose 0.8-1 lb per week, a healthy rate of weight loss)
- R Relevant — Connected to bigger goals (health, confidence, better work performance)
- T Time-bound — Has a clear deadline (3 months, end of November)
O — Outcome
If your wish comes true, what is the best outcome? What do you gain from it?
Best outcome:
- Physical appearance: 143 lbs weight, 18% body fat. Belly shrinks noticeably, clothes fit better, last year's slim pants fit again.
- Energy levels: More energy every day, no afternoon drowsiness, higher work efficiency, better sleep quality.
- Habit formation: Form regular exercise and eating habits; can maintain good shape without deliberate dieting.
How you'll feel after achieving it:
Putting on those jeans that never fit, standing in front of the mirror — an incredible sense of accomplishment. Friends say "you've lost so much weight" — that feeling is amazing. Full of energy every day, work feels more driven, and the whole person feels more confident.
Changes it brings:
- To yourself: More confident, more energetic, better health, and proves "I can do this"
- To others: Set a good example for friends around, inspire everyone to exercise together
- To work/life: More energy, higher work efficiency, less fatigue, overall improved quality of life
O — Obstacle
In the process of achieving your wish, what obstacles might you encounter? What is the internal resistance?
| # | Obstacle Description | Type | Impact Level |
|---|---|---|---|
| ① | Working very late, just want to lie down when home, no desire to work out | External (work) | 🔴 High |
| ② | Friends/colleagues invite me out, can't help overeating, especially hotpot and BBQ | External (social) | 🟡 Medium |
| ③ | After 2 weeks of persistence, weight barely changes, feel it's not working, want to quit | Internal (psychological) | 🔴 High |
The most core obstacle:
Internal obstacles are the biggest ones — being impatient for results, giving up easily when short-term effects aren't visible. Weight loss is a long-term thing that requires patience.
P — Plan
For each obstacle, how do you intend to handle it? Write the response plan in "if-then" format.
| # | If…… | Then…… | Execution Status |
|---|---|---|---|
| ① | If I work very late and am too tired to go to the gym | Then I'll do 10 minutes of home stretching + take the stairs up. Any movement beats none; at least I keep the habit going. | ✅ Executed 2 times |
| ② | If friends invite me out and I overeat | Then the next day I'll eat lighter at lunch (salad only) and exercise 20 more minutes in the evening, burning the extra calories. | ✅ Executed 1 time |
| ③ | If after 2 weeks I see no results and want to quit | Then I'll pull out Day 1 weight photos and body composition data, tell myself "I'm already making progress, it's just not obvious", and watch some weight loss success stories on YouTube for motivation. | ⬜ Not triggered |
If-then formula:
If [obstacle/situation arises], then I will [specific action].

⚠️ Usage Notes
- Wish must satisfy the SMART principle: Specific, Measurable, Achievable, Observable, Time-bound.
- Start with small goals: When first using the WOOP model, start small to taste success and build confidence.
- One wish per WOOP: Don't mix multiple wishes in one form. Analyze each wish separately.
- Obstacles must be real: Don't avoid the real internal obstacles. The more real the obstacle, the more effective the plan.
- Actions must be specific: The action after "then" must be specific enough to execute immediately — don't write vague statements.
